Half Tortoise

Ardha Kurmasana

Beginner to IntermediateSeated FoundationsSeated

At a glance

A kneeling forward fold from this room's fixed sequence, sitting on the heels with the arms reaching overhead before folding forward, forehead toward the floor and arms extending long ahead. Despite sharing a name with Kurmasana, this is a considerably gentler, more accessible shape.

Reach the arms long before the forehead settles down.

Essence

The reach through the arms matters as much as the forward fold itself. Letting the arms collapse or bend as the fold deepens loses much of what makes this pose valuable, a combined stretch through the shoulders, spine, and hips together.

Intention

To fold forward from a kneeling seat with the arms reaching long overhead and ahead, combining a shoulder and spinal release.

What this pose develops

Physical

  • Shoulder flexibility through the sustained overhead reach
  • Spinal flexion and decompression
  • Hip flexion in the kneeling position

Mental

  • A settling, restful quality despite the active reach
  • Release after more demanding poses earlier in a sequence

Teaching concepts

  • Cueing the arms to stay long and active through the fold, not collapsing
  • Offering support under the hips if sitting on the heels is uncomfortable

How to practise

  1. 1Kneel and sit back onto the heels.
  2. 2Reach the arms overhead, palms together.
  3. 3On an exhale, fold forward from the hips, keeping the arms reaching long.
  4. 4Let the forehead lower toward the floor as the arms extend out ahead, palms staying together or separating slightly.
  5. 5Hold, breathing steadily, then rise and repeat for a second set.

Alignment exploration

Instead of searching for the “correct” position, notice:

  • Hips stay seated on or near the heels throughout.
  • Arms stay long and active, not bending or collapsing as the fold deepens.
  • Forehead lowers gradually, following the fold's actual availability rather than being forced down.

Breath

Steady breath through the hold, with the fold generally deepening gradually as the body settles rather than through active forcing.

Teacher’s eye

The arms staying extended and active is worth confirming. A student letting the elbows bend as the fold deepens has lost much of the shoulder stretch this pose is built around, even if the forehead reaches the floor.

Student practice

Reflect after practising:

  • If sitting on your heels is uncomfortable, a bolster between the hips and heels helps considerably.
  • Keep reaching through the arms even as the fold deepens. That reach is doing real work.

Common movement strategies

Rather than mistakes, you may notice:

  • Practice the overhead arm reach kneeling upright first, to establish that length before adding the forward fold.

Modifications

  • A bolster or folded blanket between the hips and heels.
  • A block under the forehead if it's far from the floor, offering a resting point.

Completion check

  • Rise slowly, bringing the arms down after the fold has fully released, pausing before the second set.
