90/90 Hip Switch

A dynamic hip mobility drill, sitting with both knees bent to roughly ninety degrees, one in front and one behind, then switching sides by rotating through the hips. It moves the hip joints through internal and external rotation in a way few other movements in daily life ask for.

Hinge forward on each side before switching, rather than rushing the transition.

Essence

This is a dynamic, switching movement, distinct from simply sitting still in the position. The value comes from the transition itself, the controlled rotation through the hips as the legs switch sides, not just from the two static end positions. Rushing that transition, or using the hands to muscle through it, skips the actual mobility work.

Intention

To dynamically switch between two hip rotation positions, moving the hip joints through their internal and external rotation range with control.

How to practise

  1. 1Sit with one leg bent in front at roughly ninety degrees, the other bent behind at roughly ninety degrees.
  2. 2Hinge forward slightly over the front leg, feeling the stretch and rotation in that hip.
  3. 3Begin rotating through the hips, lifting the legs together and switching their position, the front leg becoming the back leg and vice versa.
  4. 4Land in the new position with control, hinging forward over the new front leg.
  5. 5Continue switching sides for several rounds, moving with control rather than momentum.

Alignment exploration

Instead of searching for the “correct” position, notice:

  • Both knees stay roughly at right angles throughout, in both positions.
  • The switch happens through hip rotation, not by using the hands to drag the legs into place.
  • Torso stays relatively upright, hinging forward only slightly over each front leg.

Breath

An easy, continuous breath, with the exhale often supporting the transition between sides.

Teacher’s eye

Notice whether the transition between sides is controlled or achieved primarily through the hands and arms muscling the legs into place. The latter loses much of the hip rotation work this movement is meant to build.

Student practice

Reflect after practising:

  • The switch itself is where the value is, not just the two positions on either end. Move through it with control, not a fast, hand-assisted flop.
  • If the hands are doing most of the work in the transition, try slowing down and initiating the movement from the hips instead.

Common movement strategies

Rather than mistakes, you may notice:

  • Practice the static hold in each position first, without switching, to build comfort with the rotation before attempting the dynamic transition between them.

Modifications

  • Using the hands for light support during the transition while building the hip control needed to do it independently.
  • A smaller range, not reaching full ninety degrees in either position.

Completion check

  • Return to a comfortable seated position, extending the legs to rest.
